You eat a piece of toast at 7 a.m., a sandwich you barely taste at 1 p.m., and then a genuinely good dinner at 8 — chicken, rice, something green. On paper it looks balanced. You hit your calories. You even hit your protein number, if anyone bothered to add it up.

And yet you're tired on the stairs. The weights you were lifting in spring feel heavier now. You go looking for an explanation and land on the same advice everyone lands on: eat more protein. So you buy the shaker, the bars, the powder with the picture of a mountain on it, and three weeks later nothing much has changed.

Here's the uncomfortable possibility: the problem may not be how much protein you eat. It may be when you eat it — and whether the number you're aiming at was ever meant to be a target in the first place.

The number you were given is a floor, not a goal

Almost every protein guideline traces back to one figure: 0.8 grams per kilogram of body weight per day. For a 70 kg (154 lb) adult, that's about 56 grams. It shows up on nutrition labels, in textbooks, and in the back of your head every time you wonder whether you're eating enough.

What often gets lost is what that number was designed to do. The RDA was set using nitrogen balance studies — essentially, the amount needed so that most healthy adults don't slowly lose body protein. It is a threshold for avoiding deficiency, not an optimum for staying strong. Think of it the way you'd think of the minimum balance on a bank account: staying above it keeps the account open. It doesn't make you rich.

The RDA answers "how little can I get away with?" Most people are actually asking "how much helps?"

That distinction matters more as you age. Muscle tissue is in constant turnover — being broken down and rebuilt every day — and older bodies respond less efficiently to the same amount of protein, a phenomenon researchers call anabolic resistance. The same 20 grams that comfortably triggers rebuilding in a 25-year-old does noticeably less at 70. The floor stays where it is; the amount you need to clear it rises.

What the research actually points toward

When researchers revisited the question using a more sensitive technique — the indicator amino acid oxidation method, which tracks how the body handles amino acids rather than measuring nitrogen in and out — the estimates came in meaningfully higher, in the neighborhood of 1.2 g/kg/day for older adults.

International expert groups have moved in the same direction. The PROT-AGE position paper recommends at least 1.0–1.2 g/kg/day for healthy people over 65, and more for those who are physically active or managing illness or recovery. That's not a fringe position; it's the direction most of the aging-and-nutrition literature has drifted for over a decade.

Here's roughly how it shakes out, using a 70 kg adult as the reference point:

Notice how the gap between the floor and a reasonable target is only about 20 to 30 grams for most people. That's one decent serving of food. Not a supplement empire. The distance between "technically not deficient" and "actually well-supported" is roughly one egg-and-yogurt breakfast.

The part almost everyone gets wrong: distribution

Now the more interesting finding. Suppose two people both eat exactly 90 grams of protein a day. Person A eats 10 g at breakfast, 20 g at lunch, and 60 g at dinner. Person B eats 30 g at each meal. Same total. Same food quality. Different outcome.

Muscle rebuilding isn't a running tally — it's a switch. Your body needs a certain concentration of amino acids arriving at once, particularly leucine, to flip that switch on. Research puts the leucine threshold around 2.5–3 grams per meal, which works out to roughly 25–30 grams of high-quality protein — chicken, fish, eggs, dairy, whey, or a well-combined plant meal. Below that, you're feeding yourself but not really signaling anything. Above it, the extra protein still gets used, but you don't get a second, bigger switch.

Which means Person A flipped the switch once, at dinner. The morning toast and the sad sandwich contributed calories and some amino acids, but never reached the threshold. Person B flipped it three times. Studies comparing evenly distributed intake against skewed intake have found meaningfully more muscle protein synthesis in the even groups despite identical daily totals — and over months, that difference shows up in lean mass.

You can eat the right amount of protein and still spend most of your day below the line where it does its best work.

For older adults the threshold sits a little higher — closer to 2.8 g of leucine, or about 30 g of protein per meal — precisely because of that anabolic resistance. Which is a small cruelty of biology: the people who most need the signal need the loudest version of it.

What 30 grams actually looks like

Numbers on a page are easy to nod at and hard to act on. Here's what a single ~30 g serving looks like in ordinary food, so you can eyeball it instead of weighing it:

Two things jump out. First, animal proteins get you there in one modest portion; most plant proteins need either a bigger volume or, more practically, combining sources — beans with rice, tofu with edamame, lentils with a whole grain — which raises both total protein and the leucine content of the meal. Plant-based eating and hitting the threshold are entirely compatible, they just require slightly more deliberate assembly.

Second, look at the eggs. Four to five, not two. This is where most people quietly fall short without noticing.

Fixing breakfast does most of the work

If you only change one thing, change the first meal of the day. Breakfast is where the skew is worst — cereal, toast, fruit, coffee — and where a small edit produces the biggest jump. It's also the easiest meal to systematize, because most of us eat roughly the same thing every morning anyway.

A few swaps that take no extra time:

  • Toast and coffee → toast plus three eggs and a cup of Greek yogurt. Goes from ~6 g to ~35 g.
  • Cereal with milk → same cereal, but swap in skyr or Greek yogurt as the base and add a handful of nuts. Goes from ~10 g to ~28 g.
  • Nothing (you're not a breakfast person) → a shaker with whey and milk on the way out the door. Roughly 30 g in ninety seconds. Intermittent fasting is fine if it suits you, but it does compress your threshold-hitting windows, so the meals you do eat need to carry more.

Do the same audit on lunch. A sandwich with two thin slices of turkey is a carbohydrate delivery vehicle with a garnish. Double the filling, add a yogurt or a boiled egg on the side, and you've moved that meal from decorative to functional.

Dinner usually needs no help at all. Most people's dinners are already over the threshold. The fix isn't eating more at night — it's moving some of that protein earlier in the day, which often means eating the same total food, just redistributed.

The caveats worth taking seriously

More is not infinitely better, and a few things genuinely matter here.

Kidneys. For people with healthy kidneys, higher protein intakes in the ranges above have not been shown to cause damage. But if you have chronic kidney disease or reduced kidney function, protein targets are set individually by a clinician and are often lower, not higher. This is not a case where general advice applies.

Real food first. Powders and bars are convenient, not superior. They're useful for a rushed morning or right after training. They're a poor foundation, because whole foods bring along the iron, zinc, B12, calcium and fiber that the shaker doesn't.

Protein without loading is half a plan. Amino acids are building material; resistance training is the instruction to build. Protein alone slows loss. Protein plus regular strength work is what actually rebuilds. Two or three sessions a week is enough to change the trajectory.

Talk to someone who knows your chart. If you're managing a chronic condition, pregnant, recovering from surgery, or on medications that affect metabolism or fluid balance, take these numbers as background reading rather than a prescription, and let a doctor or registered dietitian set your actual target.

The short version

Aim for roughly 1.0–1.2 g of protein per kilogram of body weight per day if you're a healthy adult, more if you train seriously or are over 65 and want to hold onto strength. Then — and this is the part that costs nothing — spread it across the day in servings of about 25–30 grams rather than backloading it all into dinner. Fix breakfast first, because that's where almost everyone leaks.

It's a small, unglamorous change. No new equipment, no new diet, nothing to cancel in three months. Just the same food, arranged with a little more intention — and a body that gets the message three times a day instead of once.
